1- Never start with more than 10 minutes of low-intensity cardio for a warmup. 2- Warm up the target muscles. 3- Stick with the basics - no steroids. 4- Train to muscle failure. 5- Use the help of an expert to set up a program for you: Recommendation: @alimortada, expert athlete and pyhsical therapy.
